Meal timing: what the research says

In short

When you eat has long been regarded as a decisive lever. Research over recent years has substantially qualified most of those assumptions. This article summarises what can defensibly be said — and where the answer is simply “unclear”.

What the question actually is

Meal timing bundles several separate questions: the interval between a meal and training, the number of meals a day, the position of the eating window, and the distribution of individual nutrients across the day. These are often mixed together, although the evidence for each looks different.

One methodological problem runs through all of them: studies examining timing frequently change the total amount unintentionally too. People who skip breakfast often eat less across the day — the observed difference then hangs on quantity, not timing. Only studies that match energy and protein actually answer the timing question.

The so-called anabolic window

For a long time it was assumed that immediately after training there is a short window in which protein is used particularly effectively. This idea comes from early studies, often conducted in a fasted state.

More recent work has substantially qualified it. If a protein-containing meal was eaten before training, it is still having an effect hours later; a narrow window afterwards cannot be demonstrated in that case. Reviews largely conclude that the daily amount of protein weighs considerably more than the timing of individual portions. For anyone training fasted, a meal afterwards is the obvious move — though more for reasons of everyday planning than because of a narrow window.

Breakfast and skipping meals

Observational studies have repeatedly found associations between skipping breakfast and various characteristics. Such associations are hard to interpret, however: people who do not eat breakfast frequently differ from those who do in sleep times, working hours and other habits too.

Controlled studies that match energy intake largely find no meaningful differences from the presence or absence of a morning meal alone. Much the same applies to the number of meals: whether the same amount is spread over three occasions or six makes little difference in such studies. What counts is rather which arrangement can be sustained within your own day.

Eating before training

Here the issue is less adaptation than tolerance and performance within the session itself. A large meal high in fat or fibre shortly before training sits heavily with many people; smaller, more easily digestible meals are usually tolerated better. How much of a gap is needed differs considerably between individuals.

For longer endurance efforts the evidence is clearer than for short strength sessions: over several hours of exertion, carbohydrate availability plays a recognisable role. For a 45- to 60-minute strength session, the effect of a meal immediately beforehand is markedly less pronounced.

Time-restricted eating

Terms such as intermittent fasting or time-restricted eating cover approaches that limit food intake to a particular window in the day. Windows of eight to ten hours are common.

The evidence is more extensive than it was a few years ago, and less spectacular than the attention suggests. Studies matching energy intake between groups largely find small differences. The effect frequently observed in practice appears to run mainly through a shorter eating window reducing the amount consumed — which can be a real advantage, but is a different mechanism from the one often claimed.

Whether such an arrangement suits you depends less on the data than on daily life. Anyone with no appetite in the morning finds it comfortable; anyone training early or looking after children often does not.

Carbohydrates in the evening

The idea that carbohydrates in the evening are processed differently than in the morning persists stubbornly. Controlled studies with matched total intake find no convincing basis for it; individual papers even point the other way.

What does exist are differences in everyday effect: for some people a more carbohydrate-rich evening meal makes falling asleep easier or reduces the evening urge for additional snacks. These are individual observations, not general rules — and that is exactly how they should be treated.

What remains

In summary: the total amount of energy and protein across the day is the most robust figure. The timing of individual meals plays a smaller role in controlled studies than the advice literature suggests.

Timing nevertheless remains significant in practice — just for different reasons: a rhythm that fits the working day is easier to sustain. Anyone who prefers to eat large in the evening anyway should arrange the day around that rather than planning against their own inclination. On this question, the arrangement that works is the one still standing after six months.
