Sets and repetitions — what actually counts?

In short

Repetition ranges are often treated as if each had a fixed job. Research over recent years paints a less tidy picture: much works similarly across a broad range, provided sets are taken close enough to the limit. What matters alongside that is the number of working sets across the week.

The classic division — and where it comes from

The common division into ranges for maximal strength, muscle growth and strength endurance goes back to older training-science models. It assigns strength development to low repetition counts, muscle growth to moderate ones and fatigue resistance to high ones.

As a rough map that is usable. As a law it is too strict: the transitions are gradual, and the assignment describes emphases, not mutually exclusive effects. A set of few repetitions does not develop strength exclusively, nor a set of many repetitions endurance exclusively.

What counts as a working set

When sets are discussed, working sets are meant — sets that actually set a stimulus. Warm-up sets with markedly lighter weight do not count; they prepare the movement and are expressly not supposed to create appreciable fatigue.

The distinction sounds pedantic but decides whether a volume figure means anything at all. A plan with “five sets” means something entirely different if two of them are warm-ups. Anyone tracking their volume should therefore decide in advance from what point a set is counted.

Sets from different exercises are equally non-equivalent. A machine set for a small muscle group and a heavy set of a multi-joint compound lift create very different fatigue, although both go into the same line as “one set”. Volume figures are rough bookkeeping, not an exact measure — useful for comparison with your own previous week, of little meaning compared with other people.

What proximity to the limit means

A recurring finding of recent years is that, for muscular adaptation, how much weight is used seems less decisive than how close a set is taken to the point where no clean repetition would be possible. Working with light weights requires correspondingly more repetitions to get there; working heavy reaches that proximity sooner.

The qualification matters: “close to the limit” does not mean “every set to complete failure”. Consistently taking sets to failure raises fatigue markedly without a benefit necessarily following. It is exactly here that study results are inconsistent, and blanket statements are not supported.

Volume: the amount across the week

Volume is usually counted as the number of working sets per muscle group per week. There is a relationship between volume and adaptation, but not an unlimited one: more is associated with more up to a point, beyond which mainly fatigue grows. Where that point lies differs considerably between people and life phases — there is no universally valid number.

More useful in practice than a target figure is watching your own trend: if the planned work is handled over several weeks without growing exhaustion, volume is within a sustainable range. If abandoned sessions accumulate, it is not.

Frequency: how often the same muscle group

At equal weekly volume, whether the work is spread over one session or several appears to play a subordinate role for muscular adaptation. The practical difference lies elsewhere: spread over several appointments, individual sessions are shorter, the quality of later sets suffers less from fatigue, and missed sessions weigh less heavily.

For strength performance, where technique plays a large part, there is additionally a case for practising a movement more often — simply because practice requires repetition.

What tends to be overrated

The exact repetition count is often treated as more important in discussions than it is. Whether a set runs to eight or ten repetitions matters less for the trend over months than whether training happens regularly and with comparable effort at all.

The same applies to exercise order, exotic set techniques and the choice between two similar movements. Those are refinements. They only become relevant once the coarse levers — regularity, effort, sustainable volume — are already running steadily.

Putting it together

One workable approach is to choose a repetition range that suits the exercise and your own situation, work within it at a traceable level of effort, and keep an eye on the weekly amount. Compound lifts with high technical demands are often run in the lower range and machine isolation work in the upper — not because the effect differs, but because technique and joint loading behave differently there.

Everything else follows from the record: what was handled over weeks is the starting point for the next decision.
