Understanding RIR and RPE: making effort measurable

In short

RIR and RPE are two ways of turning the effort of a set into a number. Both rest on self-assessment and are therefore neither objective nor arbitrary. Used properly they make training planning traceable, even when daily form fluctuates.

What the two terms mean

RIR stands for reps in reserve — the number of repetitions that would still have been possible cleanly at the end of a set. RIR 0 means none. RIR 3 means three more would have worked.

RPE stands for rate of perceived exertion. In strength training a scale of 1 to 10 is usually used, where 10 corresponds to a set with no reserve left. Both describe the same thing from two sides: on this reading, RPE 8 corresponds to roughly RIR 2.

RPE originates in endurance research, where perceived-exertion scales have been used for decades. Its transfer to strength training with reference to remaining repetitions is more recent.

What this is good for

A training plan that only prescribes weights assumes performance is constant. It is not. After a short night, in a stressful week or at the end of a long working day, the same weight feels different.

Stating effort catches that: instead of “80 kg”, the prescription reads “a set with roughly two repetitions in reserve”. On a good day that means more weight or more repetitions, on a bad day less — the stimulus stays comparable. It is also useful for looking back: two sets at the same weight but very different reserve are not the same load.

What a prescription looks like

In practice an effort rating does not fully replace the weight prescription but complements it. A common form reads: a weight range as a starting point, plus a target for the reserve at the end of the set. If you handle the range with clearly more reserve, you go up on the next set; if you only manage it at full effort, you stay or step back.

This kind of steering is often called autoregulation. It has a price: it demands a decision in the middle of a session, and some find that harder than working through fixed numbers. For beginners a hybrid is therefore often workable — fixed prescriptions as scaffolding, the effort rating as a correction up or down.

How reliable is self-assessment?

Honesty is worthwhile here: the assessment is learnable, but it is not precise. Studies on the accuracy of RIR ratings show no uniform picture; deviations vary with experience, exercise and repetition range. It is frequently described that beginners tend to overestimate their remaining reserve — they stop earlier than would be necessary.

Assessment tends to become more reliable at low repetition counts and in exercises you know well. With long sets of many repetitions it becomes harder, because the sensation of effort there rises earlier than the actual limit.

In practice this means: the number is a reference point, not a measurement. It becomes more usable when the same person applies it the same way over a long period — and markedly less usable as soon as RIR figures are compared between different people.

How to practise estimating

One common approach is occasionally to carry a set further than you intended to end it, then compare: was it really two more repetitions, or rather four? That calibrates your perception without every session having to go to the limit.

It also helps to note the rating before looking at the training log. Checking what was recorded last time first pulls the estimate towards expectation. And because judgement shifts with experience, an RIR value from today is not readily comparable with one from two years ago.

The link to maximum-strength estimates

Formulas that estimate a one-repetition maximum from weight and repetitions assume the set was taken to the limit. If it was not, the estimate comes out too low. An RIR figure corrects this: completed plus remaining repetitions give the number used in the calculation.

A set of eight repetitions with three in reserve corresponds arithmetically to eleven repetitions to the limit — and leads to a markedly different estimate than eight repetitions taken to the end. That is exactly how the 1RM calculator on this website works.

Limits of the system

RIR and RPE are steering tools, not measuring instruments. They replace neither a record of the actual weights nor a feel for technique. On days when execution suffers, a low RIR is not a success but a signal to end the set.

And they say nothing about tolerance: pain is not a level of effort. Anyone in pain should not consult the scale but seek medical advice.
